“过午不食”实锤了!协和医院研究:每天8小时进食,别吃晚饭!

16:8轻断食的进食时间控制在6:00-15:00(早段进食)比11:00-20:00(中段进食)效果要好得多,换句话说,不吃晚饭才是轻断食的重点!

轻断食是目前最流行的饮食方式之一, 轻断食,学名间歇性禁食,指有时候正常吃,有时候少吃或不吃,进食和禁食交替进行的一种饮食模式,具体又分为:

16:8方案(限时进食,TRF):一天中16小时禁食,8小时进食,进食期间热量不限。

5:2方案:每周5天进食,2天为断食日,断食日热量摄入限制在500-600卡路里。

隔日断食方案:一天进食,一天不吃或少吃(比较极端的在断食日只喝水和无糖咖啡、茶)

多项研究表明,轻断食不仅能减轻体重,还能够调节血糖血脂、改善胰岛素敏感性、改变肠道菌群,甚至延缓衰老。

比起“卡路里限制”天天忍饥挨饿,多吃一块肉都要掂量掂量,轻断食不限制热量,在进食期间也可以放纵而受到欢迎。其中,又以16:8限时进食方案的接受度最高。

问题来了,一天只有8小时能用于吃吃吃,早点吃还是晚点吃?周末睡到中午起,晚上八点前放开吃(12:00-20:00),岂不美哉?

然而来自北京协和医院毛一雷、杨华瑜教授团队的最新研究表明:16:8轻断食的进食时间控制在6:00-15:00(早段进食)比11:00-20:00(中段进食)效果要好得多,换句话说,不吃晚饭才是轻断食的重点!该研究发表于知名期刊Nature Communications。

在试验开始之前,年龄、性别、体重、BMI相匹配的90名健康志愿者以1:1:1的比例随机分配到:

  • 早段进食组(eTRF):限制进食时间在6:00-15:00

  • 中段进食组(mTRF):限制进食时间在11:00-20:00

  • 随意进食组:不限进食时间

在为期5周的试验中,最终有82名志愿者坚持下来,其中早段进食组28人,中段进食组26人,随意进食组28人,限时进食的志愿者们对饮食方案的依从性为:早段进食组96.8%,中段进食组98.2%,试验期间没有发生任何严重的不良反应事件。

5周后的试验结果显示:

尽管只限制了进食的时间,不限热量,但限时进食的两组志愿者日常摄入的热量均低于随意进食组。

在代谢方面,早段进食降低胰岛素抵抗和空腹血糖的效果最明显(HOMA-IR早段进食组 Δ = −1.08 ± 1.59,中段进食组Δ = 0.39 ± 0.71, p < 0.001,随意进食组 Δ = −0.05 ± 0.75, p = 0.002;空腹血糖FPG 早段进食组 Δ = −0.59 ± 0.84 mmol/L,中段进食组 Δ = −0.18 ± 1.17 mmol/L,随意进食组 Δ = 0.16 ± 0.38 mmol/L, p = 0.005)

在减肥方面,早段进食组志愿者的体重下降更多,中段进食和对照组则没有太大变化(体重:早段进食组 Δ = −1.6 ± 1.4 kg,中段进食组 Δ = −0.2 ± 2.2 kg,随意进食组 Δ = 0.3 ± 1.2 kg, p = 0.009)。体脂率和体脂量,也是早段进食组的降低的幅度更大(图e f)

体内炎症水平上升被认为与血糖失调以及血脂代谢紊乱有关,而早段进食降低炎症因子TNF-α、IL-8的效果要好于中段进食和随意进食。早段进食还增加了肠道菌群的多样性,也就意味着肠道菌群更健康。

TNF-α:早段进食组 Δ = −0.81 ± 1.98 pg/mL,中段进食组 Δ = −0.06 ± 0.95 pg/mL,随意进食组 Δ = 0.39 ± 1.35 pg/mL, p = 0.024;

IL-8:早段进食组 Δ = −1.9 ± 4.5 pg/mL,中段进食组 Δ = −1.0 ± 5.5 pg/mL,随意进食组 Δ = 1.1 ± 2.9 pg/mL, p = 0.045)

α-diversity:早段进食组 Δ = 18.0 ± 44.0,中段进食组 Δ = 11.2 ± 51.6,随意进食组 Δ = −10.2 ± 35.0,p = 0.049

 

除此之外,研究人员还分析了各组志愿者的睡眠质量和食欲是否变化,结果三组之间差别不大,也就是说,不管是早段进食还是中段进食,都不会出现“饿得睡不好”以及食欲大增的情况,和对照组相比,限时进食组的进食(正餐和小吃)的次数甚至更少。

研究到此,结论已经很明显:16:8轻断食,进食时间宜早不宜晚,将进食时间控制在早上6:00-15:00,更有助于提高胰岛素敏感性、降低空腹血糖、减重减脂、抗炎、促进肠道健康,换句话说,过午不食(这里指15:00),才能最大限度发挥轻断食的作用。

至于为什么饭最好在早中午吃,研究人员认为这可能与生物钟昼夜节律有关。

人体血糖、脂质和能量代谢受体内生物钟调控,在一天之中有所起伏,清晨正是胰岛素敏感性最高、胰岛β细胞反应最快,食物热效应(由于进食而引起能量消耗增加的现象)最旺盛的时候。

怪不得老话说:早饭吃得好,午饭吃得饱,晚上吃得精而少,早午饭的重要性可见一斑。
